Longevity isn’t about chasing biohacks or adding a million “wellness” steps to your daily routine.
It’s about stacking consistent, evidence-based behaviors that influence the biology of aging at the cellular level — mitochondrial function, metabolic flexibility, inflammation, telomere integrity, and epigenetic expression.
The good news? The most powerful longevity interventions are largely within our control.
Here’s what the research consistently supports.
1. Lifestyle Foundations: The Biggest ROI
The landmark Blue Zones research and large epidemiologic studies consistently show that daily habits outperform single interventions when it comes to lifespan and healthspan. That is what the Little By Podcast is about… “little by little a little becomes a lot”
Key pillars:
- Regular movement/exercise
- Whole-food, plant-forward nutrition (high in fiber, antioxidants)
- Strong social bonds
- Purpose and meaning
- Stress modulation
- Adequate sleep
A 2018 Harvard study found that five lifestyle factors (healthy weight, exercise, diet, no smoking, moderate alcohol) were associated with 12–14 additional years of life compared to those without them.
Longevity starts with the basics… I know its not as sexy as peptides, hormones, etc.
2. Exercise: The Most Powerful Longevity Drug We Have
If exercise were a pill, it would be the most prescribed medication in the world (or at least it should be). This is why at all our STAT Wellness locations we have barbells and movement.
What the data shows:
- 150–300 minutes per week of moderate activity reduces all-cause mortality by ~30–35%.
- Resistance training preserves muscle mass, which is directly tied to metabolic health and survival.
- VO₂ max is one of the strongest predictors of longevity.
- Strength correlates strongly with reduced mortality risk.
Optimal longevity exercise mix:
- 3–4 days strength training (progressive overload)
- 2–3 Zone 2 cardio sessions weekly
- 1 high-intensity interval session
- Daily walking (8–10k steps)
Muscle is metabolic currency. Protect it.
3. Nutrition: Metabolic Health Drives Aging
Aging is accelerated by chronic inflammation and insulin resistance.
Research consistently supports:
Plant-forward, Mediterranean-style patterns
- High in polyphenols
- Rich in fiber
- High quality protein
- Healthy fats (olive oil, nuts, omega-3s)
Protein optimization
Yes we need protein for lean muscle mass, recovery, and blood sugar balance. Depending on activity level we find most need 0.8-1 gram per “ideal” body weight.
Time-restricted eating
Emerging data suggests 12–16 hour fasting windows may:
- Improve insulin sensitivity
- Promote autophagy
- Support metabolic flexibility
Most of our patients need 12-14 hours, still prioritizing a healthy, well balanced breakfast, lunch and dinner. This helps prevent late night snacking which also negatively impacts sleep quality.
Glucose variability is associated with oxidative stress and inflammation.
Longevity nutrition isn’t extreme. It’s metabolically intelligent.
AND varies from person to person.
We highly suggest wearing a Stelo CGM and tracking blood sugar throughout the day + night. The foods we eat, how we balance our plate matters but so does stress, exercise, sleep quality and more. Learning what creates blood sugar balance for YOU is critical. High blood sugar leads to fat storage and low blood sugar increases stress on the body (cortisol).

4. Fasting & ProLon: Cellular Reset
Periodic fasting mimicking diets such as ProLon aim to stimulate autophagy and metabolic rejuvenation while preserving lean mass.
Research suggests fasting-mimicking protocols may:
- Reduce IGF-1
- Improve insulin sensitivity
- Lower inflammatory markers
- Support stem cell regeneration
In select populations, periodic fasting (2–4 times/year) may complement a strong lifestyle foundation.
Important caveat: Not appropriate for everyone — particularly overly stressed individuals, underweight individuals, pregnant women, or those with disordered eating histories

5. Relationships & Connection: The Underrated Longevity Lever
A 75+ year Harvard longitudinal study found that close relationships are the strongest predictor of long-term health and happiness.
Chronic loneliness increases:
- Cardiovascular risk
- Cognitive decline
- Mortality risk (comparable to smoking 15 cigarettes/day- YIKES)
Connection regulates the nervous system.
It reduces inflammatory cytokines.
It improves resilience.
Community is medicine.

6. Sleep: Where Longevity Is Built
Chronic sleep deprivation increases:
- Insulin resistance
- Cortisol
- Inflammation
- Amyloid-beta accumulation
Optimal range: 7–9 hours nightly of good quality sleep
Deep sleep supports (goal 18-23% deep sleep):
- Growth hormone release
- Cellular repair
- Memory consolidation
- Glymphatic Detoxification
Longevity doesn’t happen in hustle mode.
7. Heat & Cold Exposure
Infrared Sauna
Research shows regular sauna use is associated with:
- Reduced cardiovascular mortality
- Lower dementia risk
- Improved endothelial function
Mechanisms:
- Heat shock proteins
- Improved circulation
- Nitric oxide production
Cold Plunge
Cold exposure may:
- Increase norepinephrine
- Improve metabolic flexibility
- Reduce inflammation
- Support resilience to stress
The longevity benefit likely comes from hormetic stress — small doses of stress that build adaptive capacity. However, once again cold plunge may not be appropriate for all (especially women of reproductive age in late luteal and while on menstrual cycle for example)
8. Red Light Therapy (Photobiomodulation)
Red and near-infrared light therapy may:
- Support mitochondrial ATP production
- Reduce inflammation
- Enhance tissue repair
- Improve skin collagen and muscle recovery
Emerging data suggests potential benefits in:
- Joint pain
- Brain health
- Exercise recovery
While promising, it should complement — not replace — foundational habits.
Our favorite is Platinum Therapy Lights– medical grade and you can use HSAs
9. Supplements with Evidence Support
No supplement replaces lifestyle, but certain compounds have research-backed longevity support. HERE is a list of our favorite, trusted brands backed by research for longevity:
- Reduced cardiovascular risk
- Anti-inflammatory effects
- Immune modulation
- Bone health
- Potential mortality benefit in deficient individuals
- Glycemic control
- Sleep support
- Blood pressure regulation
- Muscle preservation
- Cognitive support
- Strength and power output
Polyphenols (resveratrol, quercetin)
Emerging but mixed data — may support cellular signaling pathways.
Precision matters. Testing > guessing. Not everyone needs all these supplements. They are supposed to do just that “supplement” our lifestyle where needed.

10. Cardiometabolic & Hormonal Optimization
Longevity correlates strongly with:
- Insulin sensitivity
- Healthy body composition
- Stable hormone levels
- Lowering cardiac risk factors (still the number one cause of death in the US)
Monitoring a few key biomarkers (through insurance and cost effective):
- Fasting insulin
- hs-CRP
- ApoB
- Lp(a)
- DHEA (adrenal hormone)
Not ready to become a patient of STAT Wellness– can get these checked and many more through Know Your STATs HERE.
Other longevity markers, you can get done at STAT Wellness:
- VO₂ max
- Grip strength/STAT Movement Screen
- Lean muscle mass
You can’t optimize what you don’t measure.
The Longevity Hierarchy
If we rank interventions by strength of evidence:
- Exercise (especially strength + cardio)
- Metabolic health (nutrition, body composition)
- Sleep
- Social connection
- Stress resilience
- Heat exposure
- Fasting cycles
- Targeted supplementation
- Biohacking tools- the cherry on top
The basics done consistently outperform advanced interventions done sporadically.
The Bigger Picture
Longevity isn’t about extending years.
It’s about expanding vitality.
It’s the ability to:
- Travel without limitation at 70.
- Think clearly at 80.
- Play with grandchildren at 90.
The goal isn’t just lifespan.
It’s healthspan.
And it’s built daily — in the reps.
